Movement Patterns

The handful of fundamental patterns — push, pull, hinge, squat, carry, rotate — every functional human movement is actually built from, and why learning the pattern beats memorizing exercises.

Movement Patterns

Walk into most gyms and you'll find a wall of machines, each one built for a specific exercise, each exercise treated as its own separate skill to learn — leg press over here, lat pulldown over there, forty more machines between them, each with its own laminated instruction card. Learn all forty and you've learned forty exercises. It doesn't feel like it should add up to much more than that.

It's the wrong unit to be learning in. A chicken breast and an orange looked completely different on your plate, but underneath the packaging, your body was reading protein and glucose — a much smaller set of things it actually knows what to do with. Movement works the same way. Underneath the enormous variety of exercises, sports, and daily tasks you'll ever perform, there are only a handful of true movement patterns, and every one of those forty machine exercises is just a specific costume worn by one of them.

Here's the reframe: you don't need to learn exercises. You need to learn patterns — and once you know a pattern, every exercise built on it is a dialect of a language you already speak. Consider two examples:

  • A barbell deadlift, picking up a couch, and lifting a toddler off the floor look nothing alike, but they're the same pattern — a hip hinge — performed on three different objects.
  • A bench press, a push-up, and shoving a stalled car all ask your chest, shoulders, and triceps to do the same fundamental job: produce force pushing something away from your body.

Learn the hinge once, well, and you've functionally learned the deadlift, the kettlebell swing, and how to pick up something heavy off the floor without your back paying the bill. That's the actual argument for training patterns instead of memorizing a growing list of exercises — it's not a gym philosophy, it's just a more efficient unit of learning, and it's the one your body already uses.

The Alphabet: Six Patterns, Everything Built From Them

Think of these the way you'd think of letters — a small, fixed set that combines into essentially unlimited words. Nearly every functional movement you'll ever perform, in the gym or out of it, is one of these patterns or a combination of two.

Squat — bending primarily at the hips and knees together, torso staying relatively upright, to lower and raise your body's own center of mass. Sitting down into a chair and standing back up is a squat. So is picking something up off a low shelf without bending forward at the waist.

Hinge — bending primarily at the hips, with the knees staying relatively soft and the spine staying neutral, to lower your torso toward the floor while your center of mass shifts backward. This is the pattern behind lifting almost anything heavy off the ground — a deadlift, a couch, a bag of mulch — and it's the pattern most responsible for protecting your low back when done correctly, and for a lot of low-back strain when it isn't.

Push — producing force that moves an object, or your own body, away from you. Splits further into horizontal push (a bench press, a push-up, shoving a door open) and vertical push (an overhead press, putting a suitcase in an overhead bin).

Pull — the mirror of push: producing force that draws an object, or your own body, toward you. Also splits into horizontal pull (a row, starting a lawnmower) and vertical pull (a pull-up, pulling yourself up out of a pool).

Carry — moving while holding a load, which sounds almost too simple to name as its own pattern, but it's the one most neglected in modern training and the most common demand in daily life: groceries, luggage, a kid on one hip. It trains grip, core stability, and posture under load simultaneously, and it's an honest test of whether your other patterns actually hold up outside a controlled rep.

Rotate / anti-rotate — either generating force through the trunk to rotate (a throw, a golf swing) or resisting unwanted rotation to keep the trunk stable while force is applied elsewhere (a single-arm carry, a punch, catching yourself off balance). Most of daily life asks more of the anti-rotate side of this than the generate-rotation side, even though rotational power gets more attention in sports training.

Six patterns. Every barbell lift, every bodyweight exercise, every kettlebell swing, and most of what you physically do all day outside a gym is built from one of these or a blend of two.

Why the Pattern Transfers and the Exercise Doesn't

Here's the part that actually matters for how you should train. If you only ever practice the hinge pattern loaded with a specific barbell, in a specific stance, at a specific bar height, you've gotten strong at that exact version of the hinge — and real life rarely serves it up in that exact shape. It comes as an awkward, asymmetrically loaded couch. A dog leash yanking sideways mid-stride. A suitcase pulled off a rotating carousel.

What actually transfers isn't the specific exercise, it's the pattern — your nervous system's learned ability to organize your hips, spine, and legs correctly into a hinge shape regardless of exactly what's loading it. This is why someone who's only ever deadlifted with perfect form, perfect footing, and a perfectly balanced bar can still tweak their back picking up an oddly shaped box: the pattern was never actually generalized, just grooved into one narrow version of itself. Training the pattern deliberately in a few different shapes — different implements, different stances, different loading positions — is what turns "I can deadlift" into "I can pick things up safely," which is the actual goal underneath the exercise the whole time.

The Load-Bearing Joints, Pattern by Pattern

Each pattern leans hard on a specific joint doing its job correctly, and this is where the previous guide's vocabulary pays off directly.

  • The squat and hinge both depend heavily on hip mobility — enough active range to get your hips into position — and on spinal stability to keep your low back neutral while your hips do the moving instead of your spine compensating for hips that won't cooperate.
  • The push and pull patterns depend on shoulder mobility paired with scapular stability — exactly the combination the previous guide flagged as commonly mismatched, mobile joint, undertrained stabilizers.
  • The carry pattern is really a stability test wearing a strength exercise's clothes: it's asking your core and shoulders to hold a position steady while you're also walking, which is a genuinely different and often harder demand than holding still.

This is also why a movement pattern that looks fine unloaded can break down the moment real weight gets added — the mobility might be there, but the stability required to control that mobility under load hasn't been built yet, and load is exactly what exposes the gap.

But What About Machines?

Worth addressing, since it sounds like this guide is arguing against machines entirely. It isn't. A machine that guides you through a push or pull pattern with a fixed, supported path can be a genuinely useful tool — for building initial strength safely, for training around an injury, for isolating a specific weak link once you already understand the pattern. The issue was never machines, it's stopping at the machine version and never progressing toward a version of the pattern your body has to stabilize and organize on its own. A leg press can build real quad strength. It won't teach your hips and spine how to organize a squat pattern under load the way an actual squat will, because the machine is doing that organizational job for you.

The Reframe, One More Time

Back to the alphabet: six letters — squat, hinge, push, pull, carry, rotate — and nearly everything you'll ever physically do is a word built from them. Learn the letters well, in a few different shapes each, and you're not just building strength in a gym. You're building a vocabulary your body can improvise with anywhere: an awkward couch, an overhead bin, a kid who wants to be picked up sideways. That's what "functional" actually means underneath the marketing word it's become — not a specific exercise, just a pattern trained well enough that it holds up when life doesn't ask for it in the exact shape you practiced.
